Hip Thrust
Hip Thrust is a beginner hip hinge exercise that primarily trains the glutes, with the hamstrings and core assisting. Equipment: barbell + bench.
What this page is: structured data from Handler's own exercise library — the same cues, mistakes, ranges, and modifications the coach uses in the app. It is general exercise information, not an individual technique assessment or medical advice. Stop any movement that causes pain and seek qualified coaching or clinical care for injuries.
Technique
Form cues for the hip thrust
- 01
Position the bar in your hip crease with a pad for comfort.
- 02
Drive through your heels and squeeze your glutes hard at the top.
- 03
Keep your chin tucked and ribs down — avoid arching your lower back.
Troubleshooting
Common mistakes
Hyperextending the lumbar spine instead of using the glutes.
Placing feet too far forward or too close.
Pushing through the toes instead of the heels.
Programming defaults
Sets, reps, and rest by goal
These are the starting ranges Handler's library assigns to the hip thrust for each training goal. They are defaults the coach adjusts from your logged sets, not a prescription for any individual.
| Goal | Sets × reps | Rest between sets |
|---|---|---|
| Strength | 4 × 5–8 reps | 2 min |
| Hypertrophy | 3 × 8–12 reps | 1 min 30 s |
| Fat loss | 3 × 12–15 reps | 1 min |
| General fitness | 3 × 10–15 reps | 1 min 15 s |
Between sets
- Do a few glute squeezes during rest to keep the mind-muscle connection.
- Adjust your pad and bar position for the next set if it felt uncomfortable.
Working around discomfort
Modifications by body area
How Handler adjusts the hip thrust when a lifter reports a sensitive area. These are training modifications, not treatment. Pain that persists or worsens needs clinical assessment.
- Lower back
- Keep range of motion smaller and avoid hyperextending at the top.
- Knee
- Adjust foot position — wider stance may reduce knee stress.
